Training and personal plans
This is a product starting example. Default two-set targets, repetition ranges, and rest are editable. It is not a personal prescription calculated from medical history, recovery, or equipment. Learn movements first, then adjust using records and needs.
Separate three sessions across a week, for example Monday, Wednesday, and Friday, without consecutive catch-up workouts. Familiarize yourself with easy movement and light loads beforehand; warm-up is not automatically a working set.

How to Adjust Your Next Workout
- Record load, repetitions, effort, and movement control first. Record pull-up assistance separately rather than treating it as added load.
- When consecutive sessions show stable completion within the target range and acceptable recovery, adjust one variable slightly, such as one repetition, a small load increase, or less assistance.
- Range, control, and lower effort at the same load can also show progress. There is no rule to increase weight every time.
- For discomfort, declining control, or poor recovery, reduce load, sets, or range; rest and seek guidance when needed.
- Choose a fresh starting difficulty after changing variants rather than directly comparing their weight records.
Scope and safety boundaries
Healthy adults without known exercise contraindications who are preparing to learn strength training.
- Stop exercise for pain, chest discomfort, marked dizziness, or unusual breathlessness, and seek appropriate medical help according to symptoms.
- Consult qualified medical or exercise professionals for known illness, injury, pregnancy or postpartum circumstances, or uncertainty after a long training break.
- The default Working effort means challenging but stably controlled. Routine failure and maximal-load tests are not required.
- Rest is an editable timing starting point. Extend it or finish when breathing, control, or alertness has not recovered.
- Two sets of 8–12 follow a general resistance-training range. Accessory targets of 10–15, dead bugs at 6–8 per side, 90–120 seconds of rest, and Working effort are editable product teaching choices, not personally optimal doses from the sources.
- Public-health guidance recommends training all major muscle groups at least twice weekly. Most patterns in this PRD three-day split appear once weekly; completing it alone cannot establish that recommendation. Frequency can later adapt to goals and professional guidance.
- This plan does not cover all aerobic activity recommendations. Walking and other aerobic work need separate arrangement.
- All accessories can be skipped. Unregistered triceps or rear-delt exercises are not improvised into the four core slots.
